Sleep Calculator

Bedtimes and wake times that line up with complete 90-minute sleep cycles.

Quick answer

  • Formula: Target time ± (cycles × 90 minutes) ± 14 minutes to fall asleep, for 6, 5 and 4 cycles
  • Worked example — 6 cycles — 9 hours of sleep: 9:46 PM (full example below).

Sleep Calculator

Worked example result
6 cycles — 9 hours of sleep9:46 PM
5 cycles — 7.5 hours of sleep11:16 PM
4 cycles — 6 hours of sleep12:46 AM

To wake at 7:00 AM feeling refreshed, aim to be in bed by 9:46 PM (6 cycles), 11:16 PM (5 cycles) or 12:46 AM (4 cycles) — each including 14 minutes to fall asleep.

Sleep runs in cycles of roughly 90 minutes, moving through light sleep, deep sleep and REM. Waking at the end of a cycle — rather than mid-cycle — generally leaves you feeling more alert, so this calculator counts backwards (or forwards) in 90-minute blocks and adds 14 minutes, the average time it takes to fall asleep.

Six cycles (9 hours) suits most adults; five cycles (7.5 hours) is the practical minimum for many, and four cycles (6 hours) is a short night best kept occasional. Individual needs vary — consistent wake times and daylight exposure matter as much as cycle timing. Educational guidance only, not medical advice.

The formula

Target time ± (cycles × 90 minutes) ± 14 minutes to fall asleep, for 6, 5 and 4 cycles

Worked example

To wake at 7:00 AM feeling refreshed, aim to be in bed by 9:46 PM (6 cycles), 11:16 PM (5 cycles) or 12:46 AM (4 cycles) — each including 14 minutes to fall asleep.

Frequently asked questions

Are sleep cycles exactly 90 minutes?

No — they average about 90 minutes but range from roughly 80 to 120 minutes and lengthen across the night. Cycle timing improves the odds of waking well; it is not precision engineering.

How much sleep do adults actually need?

The CDC and sleep foundations recommend 7–9 hours for most adults. If you regularly need an alarm and feel unrefreshed, the four-cycle option is not enough, whatever the clock math says.
